Ask a room full of athletes whether they should stretch before training, and you’ll start an argument. One camp swears by it. The other has heard — from a coach, a podcast, or the loudest guy on the gym floor — that stretching before you train makes you weaker and slower.
Both camps are working from the same handful of studies. Neither has read them closely.
Where the “never stretch” rule came from
In 2012, researchers Kay and Blazevich reviewed 104 studies on static stretching and performance for Medicine & Science in Sports & Exercise. Their finding: stretches held for 60 seconds or longer produced real, measurable drops in strength and power — up to 8%.
That single finding, repeated enough times in gyms and locker rooms, hardened into a blanket rule: don’t stretch before you train.
That’s not what the study said.
What actually mattered — and what got lost
The studies behind the “stretching is bad” rule were almost all testing one specific scenario: long, aggressive static holds, done in isolation, immediately before a maximal effort. Look closer at the evidence and the picture is far more forgiving:
- Duration is the whole story. Stretches under 30–45 seconds show little to no performance cost. The damage shows up at 60+ seconds per muscle group.
- The effect doesn’t last. Even the impairments researchers did measure mostly disappeared within 5–10 minutes — especially once an active warm-up followed.
- Volume matters. A few easy stretches inside a broader warm-up is nothing like ten minutes of aggressive passive stretching.
- The activity matters. Explosive, high-velocity movements — sprinting, Olympic lifts — are more sensitive to this effect than moderate-intensity training.
A 2016 follow-up review (Behm et al.) confirmed the real variable isn’t whether you stretched — it’s whether you followed the stretch with an active warm-up.
So can you stretch before training? Yes.
Brief static stretching — under 30–45 seconds per muscle group — folded into a broader dynamic warm-up doesn’t meaningfully hurt performance, and it can improve range of motion, comfort, and injury resilience. The problem was never stretching. It was long, isolated stretching with nothing done afterward.
A few gentle hamstring and hip flexor stretches inside a 10–15 minute warm-up that also includes jogging, leg swings, and bodyweight squats isn’t hurting you. It’s probably helping.
Dynamic warm-ups: still the gold standard
A dynamic warm-up — controlled, sport-specific movement that builds range of motion, heart rate, and neuromuscular activation without long static holds — remains the best default before training. Think:
- Leg swings and hip circles
- Walking lunges, inchworms, world’s greatest stretch
- High knees, butt kicks, carioca runs
- Arm circles, band pull-aparts, scapular work
- Jump rope or light jogging
Research consistently shows dynamic warm-ups outperform no warm-up at all, and match or beat static stretching alone for explosive or high-intensity work.
Don’t skip stretching between sets, either
One underused tool: light stretching between sets in a lifting session. Stretching the antagonist muscle can reduce reciprocal inhibition and improve force output in the muscle you’re training. It doesn’t hurt subsequent-set performance, and it keeps you moving and warm during rest periods instead of scrolling your phone.
The one real exception: right before a maximal effort
If you’re 60–90 seconds from a 100m sprint, a competition lift, or a max vertical jump, this is not the time for a long static stretch. Prolonged holds reduce stiffness in the muscle-tendon unit — and explosive movements rely on that stiffness for the stretch-shortening cycle to work.
In this specific window:
- Prioritize dynamic drills that mimic the movement you’re about to perform
- Save any static stretching for earlier in the warm-up (10–15+ minutes out)
- Consider post-activation potentiation — brief, high-intensity sub-max efforts — in the final minutes
For recreational lifters doing a working set of squats, none of this matters much. This concern scales with how close you are to a truly maximal, explosive effort.
A practical warm-up framework
- General warm-up (5–10 min). Easy cardio — rowing, cycling, jogging. Raise heart rate and temperature. Not the time for max effort.
- Mobility and light stretching (3–5 min). Brief static holds, 20–30 seconds max, on your tightest areas. Follow every stretch with movement.
- Dynamic activation (5–8 min). Movement-specific drills — leg swings, hip openers, bodyweight versions of what you’re about to load.
- Progressive loading (in-session). Build into your working weight — 50%, 70%, 85%, then working weight for a 5-rep-max squat day. This is your true final warm-up.
Bottom line
Stretch as part of your warm-up. Keep holds brief and follow them with movement. Stretch between sets — it’s a good use of rest time, not a risk. Save the long holds for well before a maximal effort, not in the final minute before it.
The research never said “don’t stretch.” It said “don’t stretch like that, right before that.” There’s a real difference — and it’s the difference between training smart and training on a rumor.
